Open a blank page — notes app, paper, anything — and write everything that's taking up space. Tasks, worries, random ideas. No order. No filter. Just get it out. You can stop here.
Once it's out, read the list and ask one question only: "What actually needs my attention today?" Circle one thing. Just one.
Put everything else somewhere safe. Tell your brain: "I've written it down. I won't forget it." That's permission to let it go for now.

3 things to do right now
Take the task that's blocking you and make it smaller. Not "work on the project" — "open the file". The goal is not to finish. The goal is to start.
Set a timer for 10 minutes and tell yourself you're allowed to stop when it rings. Knowing there's an ending makes starting easier.
If you still can't start, change your environment. Move rooms, put on a focus playlist, open a body-doubling video. Your brain sometimes needs a different signal.

Write down everything that feels urgent right now. Get it all out of your head and onto the page. Looking at it all at once is less scary than carrying it all at once.
For each item, ask: "Does this have a real deadline today — or does it just feel urgent?" Cross out the ones with fake deadlines.
From what's left, choose one anchor task. Not the most urgent-feeling — the one that actually moves things forward. That's your only job for the next hour.

Ask yourself: "What are the 2 or 3 things that actually need to happen before the week ends?" Write them down. Everything else is optional.
Choose one anchor for tomorrow morning — something small and doable that starts the day with a win. That's your reset point.

Lower the bar completely. Ask yourself: "What is the absolute minimum that would make today count?" Write it down. That's your only goal today.
Do one tiny thing that gives you a quick win — something under 5 minutes. Send one message. Put one thing away. Small wins create momentum when big effort isn't available.
Give yourself permission to stop. Write down the things you are consciously not doing today. Letting go on purpose is a decision — not a failure.
